Rotator Cuf



The Rotator Cuff is a group of 4 muscles that originate on the shoulder blade (scapula) and insert onto the upper arm (humerus). While they do contribute significantly to shoulder joint (glenohumeral joint) movement their primary role is providing dynamic stability to the joint.

The 4 muscles are:
Subscapularis
Infraspinatus
Teres Minor
Supraspinatus

Acromioclavicular Joint


A sprain of the Acromioclavicular Joint is commonly referred to as a "shoulder separation" not to be confused with a shoulder dislocation which often refers to the glenohumeral joint. AC joint sprains are one of the most common joint injuries. It is most often caused by direct trauma such as a fall onto the shoulder or outstretched hand.

There are 4 ligaments that stabilize the AC Joint. The most commonly injured ligament is the Acromioclavicular Ligament. AC Joint injuries are graded by severity in the same way that all joint injuries are graded. Grade I injuries are the least severe and the ligament remains fully intact. Grade II injuries involve a rupture of the AC ligament but the other ligaments remain intact or are partially torn. In Grade III sprains all the ligaments are torn and a complete separation of the AC joint occurs.

27 советов от Джейсона Ферруджио для здоровья ваших плеч

 

Часть советов предназначена для тех, кто уже получил травму и вынужден заниматься после реабилитации. Учитывайте это.
Последние двадцать лет я занимался тем, что испытывал свои плечи на прочность. На мне это сказалось хреново, зато это  отличные новости для вас. Почему, вы спросите? Потому что после того, как вы порвете трапеции и повредите сустав, вы очень живо заинтересуетесь темой травм плеча и их профилактикой.
У вас также разовьется инстинкт самосохранения ваших плечевых суставов. И сегодня я поделюсь полученным опытом с вами.
Ниже 27 советов, которые помогут вам сохранить ваши плечи здоровыми и сильными.
1. Перед каждой тренировкой делайте YTWL в качестве разминки. Это шикарный способ подготовить к работе те мышцы, которые понадобятся, чтобы защитить ваши плечи от травмы.
2. Ежедневно делайте 30-50 вращенией плечами с палкой. Это улучшает подвижность и обеспечивает приток нутриентов, способствующих заживлению травм плеча. Делайте это упражнение каждый день в течении месяца и я гарантирую, что плечи пойдут на поправку.
3. Делайте вертикальные жимы перед горизонтальными жимами. Если вы в одной тренировке сочетаете армейский жим (жим штанги над головой) и жим лёжа, делайте жим над головой первым. Я выяснил, что это отличный способ избежать боли и укрепить плечи. Не могу объяснить принцип действия, но похоже вертикальный жим подготавливает вас к разным вариантам жима лежа. Я испробоавл это на огромном количестве людей (многие из которых чувствовали боль при любых попытках жать лёжа) и они все подтвердили, что это даёт значительное облегчение боли.
4. Начинайте первое повторени в любом по счету подходе армейского жима с небольшого толчка ногами. Не нужно весь подход превращать в олимпийский жим над головой, просто нужно в первом повторении немного помочь себе ногами. Это необходимо делать, потому что жать вес передними дельтами из состояния покоя может быть слишком рисковано. Если вы не соревнуетесь по каким-нибудь жестким правилам, я советую вам помогать себе ногами. Если травма плеча уже случилась, я советую вам в кажом повторении задействовать ноги.
5. В конце каждого подхода армейского жима фиксируйте штангу в верхней позиции. Это относят к работе над структурной целостностью и призвано укрепить, стабилизировать и защитить ваши плечи. Я советую держать штангу в самом высоком положении с суставом в крайнем положении (сустав должен «закрыться», чтобы поддерживать вес, так что забудьте, что крайние положения недопустимы) на 5-10 секунд. В последнем подходе можете держать вес больше 10 секунд.
6. Используйте швейцарский гриф вместо прямого при горизонтальных жимах. Это позволяет вам жать с руками в нейтральном положении, — ладонями друг к другу — что гораздо естественней и безопаснее. Если вы тренируетесь дома или в маленькой зале — я очень рекомендую купить такой. Я ВСЕГДА буду брать этот гриф, если когда-нибудь еще решу жать лёжа.
7. Замените жим лёжа на жим с небольшим наклоном. Те, кто читал меня раньше знают, что я не большой фанат жима лёжа. Но мне нравятся сложные упражнения с тяжелой штангой, как индикаторы. Жимы с небольшим наклоном, когда скамьяма установленна под углом в 15-30 градусов, было любимым упражнением шестикратного митера Олимпия, Дориана Йетеса. Этот вариант лучше задействует грудь и не так опасен для плечей. А еще лучше, делать жим на наклонной скамье с швейцарским грифом.
8. Никогда не жмите широким хватом. В пауэрлифтинге считается, что широкий хват уменьшает амплитуду движения и, теоретически, вы должны смочь взять больший вес. Побочный эффект такого жима — ваши плечи, проходящие через все круги ада, так что вам стоит жать только средним и узким хватом. Самый широкий хват, который бы я рекомендовал — это мизинцы на контрольных кольцах и даже уже, для большиства людей. Думайте на будущее, учитывайте, что с раздолбаными плечами вы не сможете пожать даже пустой гриф.
Великий Константиновс знал про важность хвата и говорил про это раньше. Вот видео, где он жмет 230 кг на 3 раза хватом, который многие назвали бы узким.
9. Если делаете жим гантелей на ровной скамье — используйте нейтральный хват (ладони параллельно друг другу). Как я уже говорил, нейтральный хват позволяет вам держать локти ближе к телу и бережет плечи.
10. Всегда держите лопатки полностью сведеными при горизонтальных жимах. Неважно, жмёте ли вы лежа штангу или гантели, вам необходимо чувствовать напряжение и собранность в верхней части спины и не давать лопаткам расходиться. Это позволяет держать плечи в гораздо более сильном и безопасном положении.
11. Делайте больше отжиманий. Отжимания до сих пор входят в десять моих любимых упражнений и так будет всегда. Они гораздо лучше для ваших плечей, чем любые другие виды горизонтальных жимов, с штангой или гантелями. Отжимания недооценивают, т.к. большинство не знает, как дать на них больше нагрузки или использоваь продвинутые вариации.
Для большей нагрузки можете использовать жилет с утяжелителями, цепи, или даже партнера, держащего вес на вашей спине. Отличный вариант нагрузки, и один из самых удобных, — сэндбэг.
12. Отжимайтесь на кольцах. Отжимания на свободно висящих кольцах подключают к работе мышцы стабилизаторы. Это отличный способ развить нетравмируемые плечи.
13. Делайте турецкие подъемы с гирей. Если бы вы выбирали одно реабилитационное/профилактическое/подготовительное упражнение для плеч — турецкие подъёмы были бы первыми. Включите их в свою программу и ваши плечи будут чувствовать себя лучше.
14. Стойте на руках. Это примерно тоже, что и держание штанги на прямых руках, только тут вы держите на руках вес своего тела, что активизирует нервно-мышечную активность и делает упражнение гораздо более эффективным. Я советую вставать на руки у стены в конце каждой тренировки и стоять так как можно дольше.
Когда поднатареете, отходите от стены. Это отличное упражнение на укрепление плечей.
15. Ходите на руках. Когда приыкните стоять вверхногами, начинайте ходить вдоль стены. В один прекрасный момент, когда освоите стойку, сможете ходить и без стены. А пока не научились, можете прицепить к ногам колесо для пресса и подниматься и опускаться по стене. Хорошая цель для хождения на руках — 100 метров.
16. Делая подъём на бицепс не берите слишком большой вес. Тяжелые гири или штанга может давать слишком большую нагрузку на сухожилия трицепса и пести к проблемам с плечами. С продвинутыми учениками я всегда держу число повторений в пределах 10-15 раз за подход.
Тяжелые подъёмы могут вредить вашему плечу сильнее, чем вы думаете. Так что я не рекомендую большие веса в этом упражнении.
17. В каждом повторе при подъёме на бицепс помогайте себе телом. Так же как и начальное положение при армейском жиме, в упражнениях на бицепс первая фаза подъема может быть слишком травмоопасной. Поэтому я советую помогать себе в самом начале сгибания — нагнуться немного вперед, начать подъём, а потом, выводя бедра вперед, отлоняйтесь назад.
Это не значит, что делать подъёмы нужно расслабленно. Наоборот. Используйте инерцию, чтобы начать движение и держите бицепс напряженным, сгибая руку как можно сильнее. В обратном движении напрягайте трицепс, представьте, что тяните веревку вниз.
Использование такой техники поможет вам сохранить плечи и локти здоровыми.
18. Не делайте подъёмы на бицепс в один день с тяжелыми жимами. После тяжелых жимов плечи могут быть не в лучшем состоянии. Если вы нагрузите их еще больше подъёмами, сухожилия могут начать доставлять вам неприятности. Я обнаружил, что у тех, кто испытывал боль при подъёме на бицепс, если перенести жим на другой день — проблема исчезает. Если у вас проблемы с плечами — этот совет может вам помочь.
Если с плечами проблем нет, вас это не касается, так чт оне переживайте.
19. Не делайте подъём на бицепс под улогм ниже 60 градусов. Подъёмы на наклонной скамье хороши тем, что дают возможность качать бицепс в растянутом положении, но это также даёт большую нагрузку на связки. Если у вас проблемные плечи, не стоит опускаться ниже 60 градусов.
20. Вместо отжиманий на брусьях, используйте гимнастические кольца. В отличае от фиксированнх брусьев, свободновисящие кольца дают вам возможность двигаться естественно, избегая боли.
Если выбирать одно единственное упражнение для укрепления груди, плечей и трицепса — отжимания на кольцах подходит лучше всего.
Это не значит, что отжимания от брусьев плохи, это отличное упражнение. Но если у вас травма плеча — кольца для вас подходят лучше.
21. Выполняя олимпийские жимы не делайте негативных фаз — бросайте штангу. Варианты олимпийских упражнений со штангой могут давать слишком большую нагрузку на плечи, которая идёт именно из-за резкого спуска большого веса. Не зависимо от того, насколько хороша ваша техника, опускаясь вниз, вес может «дергать» ваше плечо. Простой выход из положения — повторения по одному, кидая штангу после подъёма.
22. Для взрывных тяговых упражнений используйте салазки (Sled).
Луи Симмонс пристрастил меня к работе со слэдами в 90ые и с тех пор я считаю их незаменимыми в своей работе. Отличный вариант — заменить олимпийские жимы на взрывные тяги груженых слэдов.
Просто прикрипите к слэду лямки, встаньте в позицию, как при тяге штанги к подбородку (только ваши руки будут вытянут вперёд, а не опущены, как в упражнении со штангой), а потом взрывайтесь тем же движением, как при тяге к подбородку, тяня лямки к груди. Сделайте шаг назад и повторяйте движение.
Это отличный способ разработать взрывную силу тяги и прогрессировать в олимпийских тягах, если у вас проблемы с плечами.
23. Не берите слишком большой вес при подтягиваниях. С каждым годом я всё больше и больше отхожу от подтягиваний с дополнительным весом. Они слишком часто приводят к травмам и проблемам с плечами. Раньше я давал парням делать подтягивания с отягощением на три повтора. Сейчас ниже 6 повторений я не опускаюсь, просто потому, что риск травмы слишком велик. Слишком большая нагрузка на плечи, когда вы опускаетесь с большим весом после подтягивания.
А с точки зрения роста мышц, беря большой вес большинство людей превращают отличное упражнение на широчайшие в дерьмовое упражнение на трицепс.
Теперь, не поймите меня не правильно. Некоторые могу без проблем делать подтягивания с большим весом. Если вы можете сделать 10 подтягиваний с отличной техникой и 20 кг на поясе — да пребудет с вами сила. Я держусь этого количества повторений и никогда не не опускаюсь ниже 6.
Но если ваши плечи не в идеальном состоянии, вам точо не стоит делать подтягивания с дополнительным весом.
24. Не берите максимальные веса в тяговых упражнениях. Всё, чт осказано про подтягивания с большим весом можно переложить и на тяги с большим весом, разве что тяги не так опасны и вес на них можно увеличивать увереннее. Но современем вы заметите, что тяги с действительно большими весами отдаются эхом в ваших плечах и могут привести к травмам. Повторяю, лучше держаться меньших весов и больших повторов в упражнениях этого типа. Этот совет не относится к новичкам, но когда вы дойдёте до серьёзных весов — он вам понадобится.
Я предпочитаю чтобы мои парни из тяговых упражнений тяжелыми делали только становую тягу.
25. Растягивайте эспандер. Просто возьмите резиновую ленту/жгут, и растягивайте его перед собой на слегка согнутых руках (как в школе на физре), в растнутом состоянии (буквой Т) сводите лопатки вместе и замрите в таком положении на 30-60 секунд. Пару сетов таких упражнений укрепят верх спины и помогут избежать травм — отличное завержение тренировки. Черт, это настолько простое упражнение, что можете его делать 5-6 дней в неделю.
26. Не приседайте с грифом в низком положении.  Приседы с узким положением рук — отличная штука, т.к. даёт ряд биомеханических преимуществ. Однако такие приседы также дают сильно большую нагрузку на плечи. Держите гриф в верхнем положении или ищите золотую середину. Но никогда не используйте низкое положение, если у вас проблемы с плечами, или вы хотие избежать их в будущем.
27. Делайте рывки с гирей. Как я уже говорил, я не сторонник миллионов повторов в неделю, как делают хардкорные гиривики. Но более адекватные объемы, например пару подходов по 10-20 повторений несклько раз в неделю, помогут вам укрепить плеи и избежаь травм.

Lifting heavy is not for everyone, but it does have distinct advantages. A few months of lifting heavy can really pile on some serious strength, increase your bone density and improve your overall muscle and tendon tone and density. Moving heavy weights quickly will also greatly enhance your power. The adaptations that you will make in both upper and lower body with heavy lifting will translate into the ability to challenge your muscles to greater levels when you back off the loads for a more moderate period of training.
Snatch squats are a great way to meet these goals, as this exercise will induce a lower body explosion in strength, while improving the flexibility and strength in your shoulders and arms and strength.

ANATOMY LESSON

Quadriceps

The quadriceps is made from four thigh muscles.1 The vastus lateralis muscle covers the lateral part of the femur bone of the thigh. The vastus medialis muscle is anchored to the medial part of the femur. The vastus intermedius muscle is attached to the central, anterior part of the femur. The muscle fibers from these three vasti muscles attach to the quadriceps tendon. The rectus femoris begins on the hip bones at the iliac crest and above the hip joint and not on the femur.2 Its fibers extend to the patellar tendon along with the three vastus muscles to attach to the patella (knee cap) and continues to the tibia bone of the lower leg as the patellar ligament. Together, the three vasti and the rectus femoris extend (straighten) the leg at the knee by the squat component of snatch squats.

Glutes

The gluteus maximus is the major hip extensor muscle1 and it is very active when you come up from the deep squat position. The fibers of the gluteus medius muscle run between the hip and the posterior part of the femur bone of the thigh. It abducts the femur at the hip joint by moving the femur laterally. The gluteus medius maintains balance during both up and down phases of the exercise.

Hamstrings

The hamstring muscles (long head of the biceps femoris, semimembranosus and semitendinosus) attach to the posterior sides of hip and pelvic bones1 and they run down the posterior side of the femur bone to attach on the medial (semitendinosus, semimembranosus) or the lateral side (biceps femoris) of the tibia bone just below the knee. Together these muscles flex the knee, but when the foot is on the floor, the hamstrings extend (straighten) the hip joint, such as during the upward phase in snatch squats.

Shoulders

The three sections of the deltoid muscle are also activated with the weight overhead in snatch squats. The fibers from the deltoid muscle begin along the lateral part of the clavicle (anterior fibers), the middle part of the acromion of the scapula (medial fibers) and the spine of the scapula (posterior fibers) .1 The fibers in each of the three regions of the deltoid come together to attach to the humerus bone.

THE EXERCISE: SNATCH SQUAT

1. Put a bar on a squat rack and load it. Position the barbell behind the neck across the upper trapezius muscle as if you were going to do a back squat.
2. Grip the bar with a wide snatch grip. The palms should be pronated, with your hands almost to the inside collars and your elbows pointing out.4
3. Take two steps backwards to clear from the rack. Place your feet about shoulder-width apart, and turn your toes slightly outwards.
4. Tighten your back and abdominals and take a deep breath, then press the bar. With the wide snatch grip, push the bar up and slightly out or behind your head. The bar should end just behind the ears and over the head with the elbows locked out.
5. Make sure that you first have your balance, with the bar over your head and your feet flat on the floor. Squat down deeply, so that your hamstrings approach and almost touch the calves in the lowest position.4 Keep your chest and chin up and your back tight during the descent into the bottom position of the squat. You can control the weight by pushing up and out on the bar with your trapezius and arms.
6. From the lowest part of the squat, reverse the direction and drive upwards, again, keeping your chest up and back tight until standing fully upright.4
7. After standing erect and gaining control of the weight, take a few extra breaths and launch into the next repetition. Take a break after three repetitions and work up to three sets.

RX TIP

Keep the bar over your head in a line that is just behind the ears as you are squatting. If you begin to lose control of the bar, do not try to correct, as that could induce a shoulder injury, but simply step out of the way (forward) and drop the weight on the floor behind you.
Instead of racking the bar, you can perform a power snatch to lock the bar in the overhead position. This article does not have the space to fully describe this technique, so be sure that you understand the power snatch technique before attempting this.

Great shoulders often find a home on guys who do a lot of bench presses and overhead presses. Nevertheless, without special attention, the medial and posterior heads of the deltoid will be underdeveloped and asymmetrical, as compared with the anterior head of the deltoid. Rather than decreasing the size or thickness of the anterior deltoids, the better strategy is to develop equal mass and depth as the anterior deltoid, on the lateral and posterior aspect of this muscle. A great way to do this is to do incline rear lateral raises.

ANATOMY LESSON

The three heads of the deltoid comprise a thick muscle, which caps the bony connections that make up the shoulder joint. The fibers of the deltoid converge on the humerus bone of the upper arm like an inverted triangle. Each side of this inverted triangle has a separate muscle region or head, each having different muscle attachments on the shoulder structures. As a result, the three deltoid heads all have different functions.
The anterior (front) fibers of the deltoid attach along the lateral part of the clavicle (color bone) above the shoulder joint to the acromion. The anterior fibers flex the humerus at the shoulder (bringing the humerus bone of the upper arm forward), and medially rotate the humerus at the shoulder joint.
In medial rotation, the humerus bone rotates at the shoulder so that the anterior aspects of the arm and palm of the hand are rotated toward the mid-line of the body. These fibers, as well as the fibers of the posterior deltoid, act as guide wires in directing the arm abduction of the medial deltoid.
The medial head of the deltoid muscle is positioned laterally on the body, but it is the middle of the three-headed deltoid muscle. The medial fibers of the deltoid circle around the lateral side of the shoulder by attaching across the acromion (point of the shoulder) of the scapula (shoulder blade). The medial fibers primarily abduct the humerus bone of the arm, by raising the humerus away from the side of the body. This is the primary activity of the incline bench lateral raise.
The posterior (scapular) fibers of the deltoid connect to the upper posterior side of the scapula (spine of the scapula). These fibers extend the humerus (pull the humerus bone posteriorly) and lateral rotation of the humerus. Lateral rotation occurs when the humerus bone is turned at the shoulder joint, so that if the palms were initially facing to the rear of the body, it would be rotated to the front, so that the thumb points laterally and away from the body.

THE EXERCISE: INCLINE REAR LATERAL RAISE

1. Lay face down on a 45-degree incline bench. Begin with a dumbbell in each hand, letting your arms will hang perpendicular to the floor in the starting position. Make sure that your bench is narrow enough so that when you raise the dumbbells, they will not hit the bench.
2. Your palm should face the floor at the start of the lift. Your elbows should be just short of straight, but the elbow joint angle should not change throughout the range of motion.
3. Keep the elbows slightly bent but locked, and raise the dumbbells out to your sides in a position that is just above eye level (i.e., abduction of the arm at the shoulder joint). The line of trajectory of the dumbbell should be slightly in front of your shoulder joint. The ending position is with the arms and hands in line with the shoulder joint and over the side of your chest. The arms and forearms will be at or just above a position that is parallel to the floor.
4. As the top position is approached, rotate the shoulder so that the knuckles of the little fingers point upward. This extra rotation at the top (medial rotation of the humerus) will also bring the anterolateral region of the deltoid into play (fibers between the lateral and anterior regions of the deltoid).
5. Hold at the top and squeeze for a peak contraction, then slowly control the descent of the dumbbell back to the starting position in front of your body and over the edge of the bench.
6. Do not pause at the bottom or between repetitions, but immediately continue upward. This keeps the deltoid fibers under constant tension from the beginning to the end of the exercise.

RX TIP

It is very important to rotate your arms (humerus bone) at the shoulder joint, rather than at the hand and wrist in the top portion of this movement. Simply supinating and pronating your hand involves movements in your forearm, but that will do nothing to help your deltoid. It is not wise to explode into this lift, especially during the rotation near the top of the movement. This is also not an exercise that you will be able to lift a lot of weight.

A well-trained, thick chest should scream power and command attention, even if you are away from the gym and fully clothed. Does yours?
For the most part, massive slabs can be added to your chest with a lot less effort than that which you must expend in thigh and back muscles. It is a bit more difficult to push the thickness along the inner side of your sternum, but this is certainly an achievable goal. The flat bench press is pretty good at activating a wide range of muscle mass, but it is particularly good at stressing the most lateral parts of the chest. However, a small change to the bench press can turn the focus from the outside to the inside of the chest. That simply is taking a closer grip on the barbell for your bench presses, and that small tweak can be equally brutal for both the triceps and the chest.

ANATOMY LESSON

The pectoralis major muscle is shaped like a fan, which spreads across the entire chest to the humerus bone of the upper arm. It attaches to and moves the arm through the shoulder (glenohumeral) joint. The pectoralis major muscle has two heads. The clavicular head lies along the anterior lower surface of the clavicle (collarbone). The sternocostal head of the pectoralis major muscle begins on the manubrium (the top portion of the sternum), the upper six costal cartilages (cartilages at the ends of the ribs that attach to the sternum). It also attaches to the tendon-like portion of the superior part of the external oblique muscle (a lateral muscle of the abdominal wall). The clavicular and sternocostal heads converge on a groove near the head of the humerus (intertubercular groove) near the shoulder joint. The sternocostal head is preferentially activated by close-grip bench presses.
Both heads of the pectoralis major muscle adduct the humerus bone (draws the arm toward the midline of the body) and they medially rotate the humerus at the shoulder joint. They also flex the humerus bone by moving the upper arm anteriorly (or toward the front of the body), and this is the major function achieved in a bench press. By moving the hands close together, the arms are adducted and the inner parts of the pectoralis muscles are activated most strongly in this hand position.

The triceps are also hammered quite intensely with close-grip bench presses. As its name implies, the triceps has three parts (tri = three) or heads (ceps = heads). The fibers in all three muscle heads taper to attach to a common triceps tendon that crosses the elbow joint to attach to the olecrenon on the ulna bone of the forearm. Therefore, contraction of the triceps brachii muscle primarily causes extension of the forearm at the elbow (straightens the elbow joint). Some people have a short triceps tendonand the triceps muscle belly appears to extend all the way to the elbow. Others have a relatively long triceps tendon, which gives them a more “peaked” triceps, but a short muscle belly.
The lateral head of triceps brachii creates the lateral part of the “U” in the horseshoe of the triceps. Its fibers run from a small vertical section of bone on the posterior part of the humerus (upper arm bone), starting about two-thirds of the way toward the shoulder joint and stopping short of the shoulder joint.
The long head of the triceps brachii (the “inner head” in gym lingo) begins on the scapula (shoulder blade) just inferior to (below) the head of the humerus at the shoulder joint. Because this muscle belly crosses the shoulder joint posteriorly, the arm should be moved posteriorly into shoulder extension (i.e., arms and elbows back) to fully activate this muscle head. This happens very well in the down position of close-grip bench presses.
The medial head of the triceps brachii lies deeper and between the other two heads of the triceps. It encompasses two-thirds of the upper and posterior part of the humerus bone. It is a very thick muscle further up the arm toward the shoulder and provides enormous depth to the curved “U” part of this horseshoe; however, it has a shorter muscle belly than the other heads and this gives the appearance of the hollowed-out center part of the horseshoe near the elbow.

THE EXERCISE: CLOSE-GRIP BENCH PRESSES

1. Lie on your back on a flat bench under a barbell and place your hands on the bar with a pronated grip (palms facing to the ceiling and away from your face). Grab the barbell with your hands a little narrower than shoulder-width, about 8-12 inches apart for most people. Some people prefer a thumbless grip. This does not affect your chest any differently, but you will have to be a bit more careful with balancing the bar with a thumbless grip.
2. Lift the weight from off of the stands by extending (straightening) the elbows and hold it above your chest. Slowly lower the bar in a slight arch, so the barbell moves from over the shoulders to a position where it just barely makes contact with your chest at the nipple (the fifth intercostal space).
3. Without making a strong contact with your ribcage (and never bouncing the bar on your chest), immediately explode upward with the bar. Move it in a slight arch toward your head so that the weight is returned to a position immediately under the shoulder joint. Exhale during the ascent of the barbell.

RX TIP

Aside from the safety problems common to all free-weight exercises, any flat bench press, including close-grip benches, can aggravate or induce rotator cuff irritation— especially if you get a little sloppy in your form. That is because these muscles limit movement of the glenohumeral joint posteriorly (and the rotator cuff muscles prevent this posterior location) as the bar is being lowered. Obviously, the greater the resistance and the more times it is done, the more potential irritation is imposed to the rotator cuff muscles. Nevertheless, if your form is excellent, you should be able to benefit from the advantages of the positive effects of close-grip bench presses without tapping into any of the negative potentials.
